Side Plank Strength Standards Calculator
Under strict Side Plank strength standards, Novice starts around 35 sec for men age 20-29 and 30 sec for women age 20-29, while Elite starts around 3:00 for men and 2:30 for women.
Enter your sex, bodyweight, age, and hold time to see whether your Side Plank is Novice, Intermediate, Advanced, or Elite for your bodyweight and age.
The calculator compares your valid hold time with the Side Plank standards for your sex, bodyweight, and age. This keeps the result focused on bodyweight performance instead of load, estimated 1RM, or a different exercise.
Understanding Your Side Plank Strength Score
Your Side Plank score is the shorter valid hold time from the two sides. Test both sides and enter the shorter valid hold: if one side lasts 45 seconds and the other lasts 38, the score is 38 seconds. The calculator compares that result with the standards for the sex, age range, and bodyweight you select.
The score is useful only when every attempt follows the same movement standard. Begin the attempt from this position: support elbow under the shoulder, forearm on the floor, legs straight, feet stacked or staggered consistently, hips lifted, trunk braced, and body aligned from head through shoulders, hips, knees, and ankles before timing starts. Maintain a rigid side plank without hip drop, hip pike, trunk rotation, shoulder collapse, knee contact, or hand assistance.
Count the result this way: count continuous seconds on each side from valid start to first invalid position or voluntary stop; enter the weaker-side time only and do not aggregate multiple attempts or both sides. The attempt ends when the athlete stops, hips drop, trunk rotates, knees touch down, shoulder support collapses, feet step, the top hand assists, or outside support occurs. Keep retests comparable by using the same foot stance, surface, side order, rest between sides, and observation standard so weaker-side seconds remain comparable.
Side Plank Strength Standards
These are Endura’s standards for comparing consistent Side Plank attempts. They are exercise-specific practical benchmarks, not population averages.
How Endura set these standards: The approved Side Plank model defines Novice, Intermediate, Advanced, and Elite valid hold-time benchmarks for men and women in five age groups. Each exact threshold and tier boundary is checked against the calculator before publication.
The tables organize Side Plank standards by sex and age. Compare your valid hold time with the Novice, Intermediate, Advanced, and Elite columns. A result below the Novice threshold is classified as Beginner.
Men — Side Plank Standards
| Age | Novice | Intermediate | Advanced | Elite |
|---|---|---|---|---|
| 20-29 | 35 sec | 1:15 | 2:00 | 3:00 |
| 30-39 | 35 sec | 1:10 | 1:55 | 2:50 |
| 40-49 | 30 sec | 1:05 | 1:40 | 2:35 |
| 50-59 | 25 sec | 55 sec | 1:25 | 2:05 |
| 60+ | 20 sec | 40 sec | 1:05 | 1:40 |
Women — Side Plank Standards
| Age | Novice | Intermediate | Advanced | Elite |
|---|---|---|---|---|
| 20-29 | 30 sec | 1:00 | 1:35 | 2:30 |
| 30-39 | 30 sec | 55 sec | 1:30 | 2:25 |
| 40-49 | 25 sec | 50 sec | 1:20 | 2:10 |
| 50-59 | 20 sec | 40 sec | 1:05 | 1:45 |
| 60+ | 15 sec | 35 sec | 50 sec | 1:25 |
For example, men age 20-29 reach Intermediate at 1:15, Advanced at 2:00, and Elite at 3:00. Women age 40-49 reach those same levels at 50 sec, 1:20, and 2:10. These examples come directly from the table values above.
Use the calculator to apply your exact inputs, place your result in the correct level, and see the next target without doing the table lookup yourself.
How the Side Plank Calculator Works
The calculator uses your sex, age group, bodyweight, and the shorter valid hold time from the two sides. Test both sides and enter the shorter valid hold. It compares that score with the exercise-specific Novice, Intermediate, Advanced, and Elite thresholds. Because higher is stronger for this test, more valid seconds can move the result to a higher level.
The result shows your standards level, entered score, the sex and age group used, and your next target. An exact threshold counts as the higher level. Using the men’s age 20-29 reference row, 75 valid seconds on the shorter side (1:15) is Intermediate and Advanced begins at 120 valid seconds on the shorter side (2:00), making the next target 45 additional valid seconds. The calculator handles the tier lookup and target math automatically.
The calculator cannot inspect your attempt. It assumes the number entered follows the Side Plank Testing Rules. If the attempt became invalid before you stopped, enter the shorter valid time reached before either side first broke the required position.
Side Plank Testing Rules
Test one continuous hold on each side and record the shorter valid time. The calculator compares the number you enter with the Side Plank standards, but it cannot verify how the attempt was performed. Use the exercise-specific requirements below before entering a score.
Side Plank Testing Checklist
| Testing rule | Requirement |
|---|---|
| Exact test | Timed strict forearm side plank hold performed on both sides, with the score entered as the weaker-side continuous valid hold time in seconds. |
| Start | Support elbow under the shoulder, forearm on the floor, legs straight, feet stacked or staggered consistently, hips lifted, trunk braced, and body aligned from head through shoulders, hips, knees, and ankles before timing starts. |
| Valid range or position | Maintain a rigid side plank without hip drop, hip pike, trunk rotation, shoulder collapse, knee contact, or hand assistance. |
| Count or time | Count continuous seconds on each side from valid start to first invalid position or voluntary stop; enter the weaker-side time only and do not aggregate multiple attempts or both sides. |
| Tempo and pauses | No movement tempo applies; small balance corrections are allowed only if the body remains inside the valid hold standard without stepping, knee contact, or assistance. |
| Assistance | No straps, wall support, partner support, knee support, bench support, hand pressure beyond normal forearm-floor contact, weighted loading, or equipment that materially changes leverage. |
| Stop | The attempt ends when the athlete stops, hips drop, trunk rotates, knees touch down, shoulder support collapses, feet step, the top hand assists, or outside support occurs. |
| Retest consistently | Keep retests comparable by using the same foot stance, surface, side order, rest between sides, and observation standard so weaker-side seconds remain comparable. |
What Counts and What Does Not Count
Enter only the exact Side Plank test described in the checklist. The examples below separate that test from common substitutions that use different loading, assistance, range, position, equipment, or counting rules.
| Attempt or variation | Enter it? | Why |
|---|---|---|
| Side Plank | Yes | This is the exact exercise when it follows every start, range or position, counting or timing, assistance, and stop rule above. |
| forearm plank hold, high plank, Copenhagen plank | No | These are nearby movements or positions, but they are not the same test. |
| weighted side plank, plate-loaded side plank, chain-loaded side plank | No | Added resistance changes the exercise and the meaning of the score. |
| knee side plank, bench-supported side plank, wall-supported side plank | No | External support changes the work required and makes the result noncomparable. |
| hip-sag hold, hip-piked hold, rotated hold | No | Altered range, position, resets, or counting can inflate the entered result. |
| handles, benches, suspension straps | No | A different setup can change support, leverage, range, or difficulty. |
When a call is borderline, use the shorter time reached before either side first broke the required position. That keeps Side Plank results useful for comparison over time. Apply the same checklist every time you retest.
Elite Side Plank Strength Levels
Elite begins when your shorter valid hold time from the two sides meets or exceeds the Elite threshold for the applicable sex and age group. Because the tier boundary is lower-inclusive, a score exactly equal to the threshold counts as Elite. The table shows every public Elite starting point for Side Plank.
| Reference group | Elite starts at |
|---|---|
| Men age 20-29 | 3:00 on the shorter side |
| Men age 30-39 | 2:50 on the shorter side |
| Men age 40-49 | 2:35 on the shorter side |
| Men age 50-59 | 2:05 on the shorter side |
| Men age 60+ | 1:40 on the shorter side |
| Women age 20-29 | 2:30 on the shorter side |
| Women age 30-39 | 2:25 on the shorter side |
| Women age 40-49 | 2:10 on the shorter side |
| Women age 50-59 | 1:45 on the shorter side |
| Women age 60+ | 1:25 on the shorter side |
An Elite result still has to follow the same Side Plank Testing Rules; if the attempt became invalid earlier, use the shorter valid time reached before either side first broke the required position. After Elite, the calculator can show a separate hold-time stretch target when one is available, but that target does not replace or redefine the Elite threshold.
Milestones and Next Targets
Your next Side Plank target is the first strength-level threshold above your current valid hold time. The calculator uses your selected sex, age group, bodyweight, and the weaker side’s valid hold time, subtracts your result from that threshold, and shows the exact additional valid seconds needed.
The table shows the complete jumps between level starting points for the age 20–29 reference group; your personal gap may be smaller because it begins from your current result rather than the previous level’s minimum.
| Progression | Men age 20-29 | Women age 20-29 |
|---|---|---|
| Novice → Intermediate | +0:40 | +0:30 |
| Intermediate → Advanced | +0:45 | +0:35 |
| Advanced → Elite | +1:00 | +0:55 |
