Begin the attempt from this position: elbows under or slightly ahead of shoulders, forearms flat on the floor, hands relaxed or lightly clasped, feet on toes, knees off floor, glutes and quadriceps engaged, ribs and pelvis controlled, and body aligned from shoulders through hips to ankles before timing starts. Maintain a rigid anti-extension hold with head, ribs, pelvis, knees, and ankles aligned; hips must not sag below the shoulder-ankle line or pike noticeably above it.

Count the result this way: count continuous total seconds from a valid start until the first invalid position or voluntary stop; do not aggregate multiple attempts. The attempt ends when the athlete stops, knees touch down, hips sag or pike outside the valid hold standard, trunk rotates, shoulders collapse, feet step, or outside assistance occurs. Keep retests comparable by using the same floor surface, footwear or barefoot convention, and observation angle; the athlete should use the same strict start and stop rules every time.

How the Forearm Plank Hold Calculator Works

The calculator uses your sex, age group, bodyweight, and one continuous valid hold time. Enter the duration of one continuous valid hold; do not add separate attempts together. It compares that score with the exercise-specific Novice, Intermediate, Advanced, and Elite thresholds. Because higher is stronger for this test, more valid seconds can move the result to a higher level.

The result shows your standards level, entered score, the sex and age group used, and your next target. An exact threshold counts as the higher level. Using the men’s age 20-29 reference row, 105 valid seconds (1:45) is Intermediate and Advanced begins at 165 valid seconds (2:45), making the next target 60 additional valid seconds. The calculator handles the tier lookup and target math automatically.
